There is a conversation I keep having with women who are struggling with sleep. It usually starts with symptoms — the 3am waking, the night sweats, the lying in the dark with a mind that will not quiet — and eventually arrives at something more fundamental: the discovery that the conditions around sleep have eroded gradually, without intention, replaced by the habits of a life that never quite got around to protecting the thing it depended on most.
What I have come to understand, through years of building and protecting and occasionally rebuilding my sleep practice, is that the conditions for good sleep are habits before they are outcomes. They are the small, consistent choices made in the hours before sleep that either support the biological processes that make sleep possible or work against them.

SHE’S WEARING
The body's natural preparation for sleep involves a drop in core temperature — approximately one to two degrees Fahrenheit — that signals to the circadian system that sleep time is approaching. A bedroom that is too warm disrupts this signal and the sleep architecture that follows from it. The research on sleep environment temperature consistently points toward a cool room as supportive of the deep sleep stages that are most restorative.
What I wear to sleep has evolved with this understanding: as little as possible, in breathable fabric, in a room that is kept cooler than the rest of the house. This is not an aesthetic preference. It is a biological one.
For women experiencing night sweats, moisture-wicking fabric, breathable bedding, and a bedroom kept cooler than you think you need are the first line of defense.

SHE’S NOURISHLING
What and when we eat in the hours before sleep has measurable effects on sleep quality that the nutrition conversation rarely addresses with adequate specificity.
Protein at dinner supports sleep in a way that most women do not anticipate. Tryptophan — an amino acid found in protein-rich foods — is a precursor to serotonin, which is in turn a precursor to melatonin, the hormone most directly associated with sleep onset. A dinner that includes adequate protein supports the serotonin-melatonin pathway that the circadian system relies on to initiate sleep.
What disrupts sleep at the level of eating: alcohol, which reduces REM sleep and increases sleep fragmentation even when it feels like it is supporting sleep onset; large meals close to bedtime; and caffeine, whose half-life of approximately five to seven hours means that a 3pm coffee is still exerting its effects at 9pm in most people.
I stop caffeine by noon. The adjustment took about a week to feel normal, and the effect on sleep onset and sleep depth was noticeable within the first few nights.

The transition from the day's demands to the body's restoration is not instantaneous. The nervous system that has been managing input, making decisions, processing information, and sustaining vigilance across a full day does not flip immediately to the parasympathetic state that supports sleep. It needs a transition.
What I listen to in the hour before sleep is part of that transition. Not the news. Not a podcast that requires active engagement. Something that creates space rather than filling it — music that is unhurried, a meditation that slows the breath, silence that is inhabited rather than empty.
The research on pre-sleep mental activity and sleep quality consistently finds that the content of the hour before bed shapes the architecture of the sleep that follows.
